Almonds: what a 30g handful actually gives you
What a 30g handful of almonds contains, which claims a packet may legally make, and what digestibility research suggests.

A 30g handful of almonds is roughly 23 kernels. It provides about 174 kcal, 15g of fat that is mostly monounsaturated, 6.4g of protein and 3.8g of fibre, along with more than half the daily reference intake of vitamin E, according to composition data held in USDA FoodData Central and the UK's CoFID dataset. Almonds are also one of the clearer examples of a food where the energy figure on the packet is likely to be higher than the energy a person actually absorbs.
The short answer
- 30g of almonds gives about 174 kcal, 6.4g protein, 15g fat (around 9g of it monounsaturated) and 3.8g fibre. At about 12.5g of fibre per 100g, almonds clear the "high fibre" threshold in the GB nutrition claim rules, which are set per 100g rather than per handful.
- The same handful carries roughly 7.7mg of vitamin E, about 64% of the 12mg reference intake used on UK labels, plus around a fifth of the magnesium reference intake. Vitamin E's role is described by the NHS.
- Controlled feeding studies suggest whole almonds deliver roughly a quarter less energy than the standard label calculation predicts, because some fat stays inside intact cell walls and leaves the body undigested (research indexed on PubMed).

Reference datasets do not match exactly. The UK's CoFID tables put almond kernels nearer 610 kcal per 100g, against 579 kcal in the USDA data, mostly because of a higher fat figure. That is a gap of about 5%, and it is smaller than the digestibility gap discussed below.
Why does vitamin E stand out?
Because it is the most distinctive number here. At around 25.6mg per 100g, almonds are one of the richest ordinary sources in a UK diet. The NHS notes that vitamin E is found in nuts and seeds, that it helps maintain healthy skin and eyes and supports the body's natural defences, and that most people should be able to get all they need from a varied diet. Eating more than that has not been shown to add anything.
Magnesium is the other figure worth noticing. A handful covers about a fifth of the reference intake, which is why almonds appear so often in discussions of dietary magnesium. But a reference intake is a labelling convention, not a target a snack has to hit.
What claims can an almond packet legally make?
Two different things get called claims on a packet, and the rules are not the same.
Nutrition claims describe composition. On the figures above, almonds clear the thresholds for "high fibre" and "high in vitamin E", and for "source of" magnesium, riboflavin, protein and calcium. Those thresholds are fixed and listed in the Great Britain nutrition and health claims register.
Health claims describe an effect on the body, and only authorised wording may be used. The wording almonds qualify for attaches to the nutrients rather than to the nut itself: vitamin E "contributes to the protection of cells from oxidative stress", in the register's authorised wording, and magnesium carries wording on normal muscle function and on tiredness.
No authorised health claim names almonds themselves. That is not just a paperwork quirk. Walnuts do have one, granted on the strength of trials on blood vessel elasticity at 30g a day; almond-specific applications have not reached the same bar. The EFSA health claims pages explain how that assessment works. Claims about antioxidants or polyphenols in general are not authorised at all, which is why they tend to appear in marketing copy rather than on the nutrition panel.
Does skin-on or blanched make much difference?
Some, but not much in the context of a whole diet. The skin is where almost all the flavonoids sit, and it carries a share of the fibre. Blanching removes it, which lowers the fibre a little and takes most of the polyphenols with it.
What that means for health is not established. Work on almond skin polyphenols is largely laboratory and short-term human research, and measurable activity in a test tube has not translated into an authorised claim, as the EFSA assessments show. Across an overall diet, the difference between skin-on and blanched almonds is small.
Roasting and salting matter more. Salted nuts add to an intake the NHS advises keeping to 6g of salt a day for adults.
Do you absorb all the calories on the packet?
Probably not. Food labels in Great Britain are calculated with Atwater factors, fixed energy values per gram of fat, protein and carbohydrate, under the labelling rules. That method assumes digestion is essentially complete.
For whole almonds, it is not. Controlled feeding studies run at the US Department of Agriculture measured the energy adults actually extracted from almonds at about 4.6 kcal per gram, against the 6.0 to 6.1 kcal per gram the label calculation gives, a shortfall of roughly a quarter. The papers are indexed on PubMed. The proposed mechanism is mechanical rather than metabolic: almond cell walls survive chewing, so some of the fat inside never meets a digestive enzyme.
Form changes the size of the gap. Chopping, grinding and milling into butter break more cells open, and butters come close to the label figure. Roasting appears to narrow it slightly. A packet cannot print the lower number, because the legal method of calculation is prescribed.
This is one reason the arithmetic on nuts and body weight is less alarming than a raw calorie count suggests.
What does that evidence not show?
The digestibility finding is real but narrow. It says a measured quantity of energy was lower than a predicted one, in small groups of adults eating controlled diets for a few weeks. It does not say that eating almonds causes weight loss, and it says nothing about what happens over years.
The samples are small, the trials are short, most were run in the United States, and several disclose funding from the almond industry. The direction of the finding has held across more than one group, which is why it is worth taking seriously; the precise percentage should not be treated as fixed.
Nothing here supports the idea that almonds treat any condition. A food being a rich source of a nutrient is a statement about composition. Whether raising intake of that nutrient changes health outcomes is a separate question, usually answered with weaker evidence. Where the answer is not known, we would rather say so than round up.
Who should check before eating almonds regularly?
Tree nut allergy is the obvious one, and it can be serious; the NHS food allergy pages describe what to do. Anyone advised to limit potassium, phosphate or fibre for a medical reason should raise almonds with their GP or a registered dietitian rather than work from a table, and the British Dietetic Association food facts pages are a reasonable starting point.
