Are seeds a healthy snack? What the numbers say
Four common seeds compared on fibre, protein and fat, and why whole flaxseed mostly passes through you.

Seeds can make sense as an everyday snack. A 30 g portion of sunflower, pumpkin, chia or flax gives you fibre, protein and mostly unsaturated fat, and they keep for months in a cupboard. The catches are simple: portion size, added salt, and the fact that whole flaxseed largely passes through you undigested.
The short answer
- Gram for gram, chia and flax are the fibre-rich seeds. Pumpkin and sunflower are stronger for protein and minerals. All four are around half fat, and most of that fat is unsaturated.
- Whole flaxseed has a hard outer coat that often survives chewing and digestion. Ground flaxseed does not, which is why nutrition guidance generally refers to the ground form.
- A portion is about 30 g. That is roughly two to three tablespoons depending on the seed, not a loose handful from the bag. At around 145 to 175 kcal per 30 g, seeds are calorie-dense.

How do sunflower, pumpkin, chia and flax compare?
Not all seeds do the same job. Two are notably high in fibre. Two are not.

The pattern is clear. Chia and flax have three to five times the fibre of sunflower and pumpkin. Pumpkin seeds lead on protein. And all four sit between 30 and 51 per cent fat, which is why portion size matters more than any other number here.
Why does whole flaxseed pass through undigested?
Because the seed coat is hard enough to resist both chewing and digestion. Flaxseed is small, hard and slippery, and many whole seeds are swallowed intact, pass through the digestive tract and come out visibly whole. The fibre still does some work on the way through, but the oil, lignans and much of the protein stay locked inside.
Grinding breaks that coat. Studies comparing ground and whole flaxseed have generally found that the alpha-linolenic acid and lignans in flax are absorbed considerably better from the ground seed, and you can read that comparison literature on PubMed. This is the most useful practical point about flax: if you buy it whole and never grind it, you are paying for something you mostly do not absorb.
Ground flaxseed turns rancid faster than whole flaxseed because the fat is exposed. Keeping it cold and sealed is the usual advice. Linseed also naturally contains cyanogenic compounds, which is one reason it is usually eaten in spoonfuls rather than by the bowlful; naturally occurring substances of this kind in food are assessed by the European Food Safety Authority, whose topic pages explain how that evaluation works.
Chia is different. It does not need grinding, but dry chia absorbs many times its weight in water and forms a gel, so it is generally eaten soaked or stirred into something wet rather than swallowed dry by the spoonful.
What does a sensible portion look like?
About 30 g. That is the conventional portion for nuts and seeds, and it is smaller than many people expect.

A bowl in front of a screen can easily turn into 100 g, and that is around 550 kcal. That is not a seed problem so much as a calorie-dense snack problem. If the real issue is snacking volume rather than snack choice, whether snacking itself is good or bad is the better place to start.
Can seeds help with fibre intake?
Yes, to a point.
UK guidance puts adult fibre intake at 30 g a day, and the NHS says most adults get nowhere near it, at around 20 g. The underlying recommendation comes from the Scientific Advisory Committee on Nutrition's carbohydrates and health report.
Two heaped tablespoons of chia provide about 10 g of fibre, which is roughly a third of the day's target from one portion. Sunflower and pumpkin seeds contribute much less, at 2 to 3 g. Seeds can help, but they do not solve a low-fibre diet on their own.

What does the evidence not show?
Quite a lot, and it is worth saying so plainly.
Seeds are often sold on their omega-3 content. The omega-3 in flax and chia is alpha-linolenic acid, which is not the same as the long-chain EPA and DHA found in oily fish. The body converts ALA to EPA and DHA only to a limited and variable extent, and whether plant ALA leads to the same outcomes as fish-derived omega-3 is not settled. The British Dietetic Association's food fact sheets are a reasonable starting point, and the NHS covers fish and shellfish nutrition separately.
Chia's reputation rests largely on short trials with small numbers of participants and inconsistent results. It is clearly a high-fibre food. That is not the same as saying it does anything specific to body weight or blood markers, and the research does not currently support the stronger claim.
There is also older advice that pointed the other way. People with diverticular disease were once told to avoid seeds and pips in case they lodged in the pouches in the bowel wall. That advice has been dropped: the NHS guidance on diverticular disease and diverticulitis no longer tells people to avoid them. Anyone managing a bowel condition should take their lead from their GP or a registered dietitian rather than from an article, and a sudden jump in fibre intake is worth discussing with them first. Finally, the seed itself is often not the main variable. Roasted-and-salted seeds can carry a lot of salt, and the NHS guidance on salt in your diet puts the adult limit at 6 g a day. Plain seeds and salted seeds are nutritionally different products sold under the same name.
